Holistic approaches
Before or alongside any medication conversation, there are things that have meaningful, documented effects on ADHD symptoms. These are not alternatives to medication — they can work with it, or independently of it.
Sleep
Sleep is not optional for a brain that already struggles with regulation. Poor sleep makes every ADHD symptom worse. Better sleep makes everything else more possible.
The research is consistent: adults need 7–9 hours. People with ADHD often have delayed sleep phase — a natural tendency to fall asleep and wake later than the world wants them to. Working with this rather than against it, where possible, matters.
A consistent wake time is more effective than a consistent bedtime. Anchor the morning; the evening tends to follow.
Exercise
Exercise is the intervention with the best evidence base after medication. A single session of cardio has measurable effects on focus and mood lasting several hours. Regular exercise has cumulative structural effects on the brain over time.
You do not need to become a runner. You need to move your body in a way that raises your heart rate for 20–30 minutes most days. Find the form that has the lowest friction for you.
Diet and blood sugar
Stable blood sugar makes a significant difference. ADHD symptoms are amplified by blood sugar crashes. This means: protein at breakfast, not skipping meals, limiting the kind of high-sugar foods that produce spikes and crashes.
This is not about being perfect. It is about noticing the connection between what you ate and how you feel two hours later.
Structure and environment
ADHD is context-dependent. The same person can focus intensely in one environment and be unable to complete a simple task in another.
Before assuming you can’t do something, ask whether the environment is working against you. Noise level, clutter, the presence of other people, time of day — all of these are variables you can adjust.
